How to actually sleep during the day on night shift

Short answer: daytime sleep is short and fragmented because three things are working against it at once โ€” daylight, household noise, and a body clock that is signalling wake up during the exact hours you're trying to sleep. You can do a lot about the first two. The third takes deliberate light management, and how far you should push it depends on whether your nights are permanent or rotating.

The size of the problem

Night shift workers typically sleep one to four hours less per 24 hours than day workers, according to the American Academy of Sleep Medicine. That isn't a preference or a discipline gap; it's what happens when you ask the circadian system to run backwards.

It accumulates. A worker two hours short per day is eight or ten hours down by the end of a run of nights, which is the point at which reaction time, judgement and mood all measurably degrade โ€” and, if you drive home, the point at which the commute becomes the most dangerous part of the job.

It's also worth being straight about the long-term picture: in 2019, the International Agency for Research on Cancer re-evaluated night shift work and retained its classification as probably carcinogenic to humans (Group 2A), based largely on evidence around breast cancer. Social and domestic pressure. Everyone else's day is happening. Appointments, school runs, deliveries, the general sense that sleeping at 10am is something you should be able to skip just this once.

The commute home is a sleep problem

This one is underrated. Morning light on the way home is a strong signal telling your clock to shift later, which is the opposite of what a night worker needs, and it hits at precisely the wrong phase.

Wear dark sunglasses for the whole journey home โ€” not just outdoors, but from the moment you leave the building. Test one pattern for a full rotation before judging it. The first two or three days of any change are worse than the steady state.

Should you try to fully flip your clock?

It depends entirely on your schedule.

Permanent nights, no daytime life: yes, in principle. Bright light during the first half of your shift, dark glasses home, blackout sleep, and consistent timing on days off can produce genuine circadian adaptation. Most permanent night workers never achieve it, mostly because days off get spent on a day schedule, which resets everything.

Rotating shifts: no. You cannot flip a clock that gets reversed every four days, and trying produces the worst of both. Aim instead for damage limitation โ€” protect sleep opportunity, use strategic naps, use light to stay alert during the shift rather than to shift your phase.

Occasional nights: definitely not. Stay on your day schedule and treat the night shift as a sleep-deprived event to be survived and recovered from.

When to get help

Shift work disorder is a recognised diagnosis, not just tiredness. The markers are insomnia or excessive sleepiness that persists across the whole rotation, is clearly tied to the work schedule, and impairs your functioning โ€” and it doesn't resolve with the measures above.
